Which Number to Actually Use

  • Use the NET figure against a calorie deficit. The gross number includes the energy you would have spent sitting still, so counting it twice is how a deficit quietly disappears.
  • Weight moves the answer more than anything else. The same 10,000 steps cost a 100 kg walker twice what they cost a 50 kg one.
  • Pace matters through two channels at once: a faster walk has a higher MET and a longer step, so it covers more ground per step as well.
  • A watch that reports calories is usually reporting gross, and usually with an estimated heart rate on top. Expect it to read higher than this page.

A Step Does Not Have a Calorie Value

There is no conversion factor from steps to calories, and any table that offers one has quietly fixed the two variables that matter. Walking costs energy in proportion to the mass being moved and the speed it is moved at; the step count only tells you how many times a foot hit the ground. That is why this page asks for weight, height and pace before it will give you a number. Weight is the dominant term — a person of 100 kilograms spends roughly twice what a person of 50 kilograms spends over the same distance. Height matters because it sets step length, and therefore how much ground those steps actually covered: at the same 10,000 steps, a taller walker has travelled further and so has burned more.

Gross, Net, and the Third of the Number That Is Not Really Yours

The standard method is the MET equation from the Compendium of Physical Activities: calories equal MET times weight in kilograms times hours. One MET is defined as sitting quietly, so the equation returns GROSS expenditure — everything your body spent during that hour, including the resting metabolism that would have run anyway. The calories the walk actually added are (MET − 1) times weight times hours. At an ordinary 3.0 MET pace, that is a third less than the gross figure. Nearly every calculator on the web publishes the gross number without saying which it is, and someone subtracting that from their daily intake ends up double-counting their own basal metabolism. Both figures are shown here, and the net one is the one to take into a deficit.

What Moves the Number, and by How Much

  • Step length is estimated from height at 0.413 for ordinary walking. Measure your own over 10 metres and you may find you are 5-10% off that.
  • Hills change everything. A 5% incline can raise the MET by half again, and this page assumes level ground throughout.
  • Phone step counts drift. A phone in a pocket, a hand pushing a trolley, or a wrist on a handrail all miscount, usually downward.
  • Carrying weight — a backpack, a toddler, shopping — raises the cost roughly in proportion to the total mass moved.
  • MET values are population averages from the Compendium. Individual efficiency varies by around 10% either way for the same walk.
  • Fitness does not lower the cost of walking much. It lowers how hard the walk feels, which is not the same thing.
  • Strolling can show a HIGHER burn than a normal pace for the same step count — 411 against 369 kcal here — because slow steps are shorter and keep you on your feet 20 minutes longer. Most of that extra is resting metabolism, which is exactly why the net figure is the honest one.

What the Number Is Worth Knowing For

  • 10,000 steps at a normal pace is around 250 net calories for a 70 kg adult — roughly a chocolate bar, not a meal.
  • Walking is unusually easy to sustain. Its value is that it can be done daily for years, not that any single day burns much.
  • Public health guidance is written in minutes, not steps: 150 minutes of moderate activity a week. 10,000 steps takes about 105 minutes.
  • Splitting the same steps into a brisk walk instead of a slow one raises the burn by around a fifth, for the same number of steps.
  • Do not eat back the calories a device reports. Devices report gross, they overestimate, and the error compounds daily.
  • The 10,000 figure came from the name of a 1965 Japanese pedometer, not from research. Benefit rises well before it.

Frequently Asked Questions

How many calories do 10,000 steps burn?

For a 70 kg adult of average height walking at a normal pace, about 369 calories gross and 246 net. The gross figure includes the resting metabolism you would have spent anyway; the net figure is what the walk added. Weight is the biggest variable — at 95 kg the same walk is about 501 gross.

Should I use the gross or the net number?

Net, if you are tracking a calorie deficit. Gross expenditure includes your basal metabolism for that hour, which is already inside your daily maintenance figure. Subtracting the gross number from your intake counts your own resting metabolism twice, and at a normal walking pace that error is about a third of the total.

Why does the calculator ask for my height?

Because height sets step length, and step length decides how far 10,000 steps actually took you. Step length runs at roughly 0.413 of standing height for ordinary walking, so a person of 1.85 m covers about 12% more ground per step than one of 1.65 m — and burns proportionally more for the same count.

Does walking faster burn more calories?

Yes, through two channels at once. A brisk 4.8 km/h walk has a MET of 3.5 against 3.0 for a normal pace, and the step itself lengthens, so the same number of steps also covers more ground. For a given step count, brisk walking burns roughly a fifth more than a normal pace.

Why does my watch say a higher number?

Watches usually report gross expenditure, often with a heart-rate estimate layered on top, and heart-rate-based estimates run high for walking because your heart rate also rises with heat, caffeine and stress. Treat the watch as a trend line rather than an accounting figure.

How accurate is this?

The MET method is the standard used in exercise physiology, but MET values are population averages and individual efficiency varies by around 10% either way. Step length is estimated from height rather than measured, and the calculation assumes level ground. Treat the result as a good estimate, not a measurement.
