Getting a Number Worth Having

  • A number without its norm is decoration. A VO2 max of 42 is good for a man of 35 and superior for a man of 65 — this page shows the band for your age and sex next to the result.
  • The Cooper test only works if you genuinely run to exhaustion. Pacing yourself comfortably produces a low reading that says more about your effort than your fitness.
  • Take the pulse immediately. Heart rate drops fast after stopping, and a count started twenty seconds late will flatter your result.
  • Field estimates carry an error of roughly 10 to 15 percent against a laboratory test. Track the trend across months rather than trusting any single figure.

What VO2 Max Actually Measures

VO2 max is the largest volume of oxygen your body can take in and use per minute, expressed per kilogram of body weight so that people of different sizes can be compared. It is limited mainly by how much blood your heart can pump, which is why it is the standard single measure of cardiorespiratory fitness and why it tracks so closely with endurance performance. It is also one of the stronger predictors of all-cause mortality in the epidemiological literature — better, in several large cohorts, than smoking status or blood pressure. Measuring it properly means a graded exercise test with a mask and gas analysis in a laboratory. Everything on this page is an estimate derived from what a field test can observe: how far you went, how fast, and what your heart did about it.

Four Tests, and Why More Would Not Help

Cooper published his twelve-minute run in 1968 for the United States Air Force, and it remains the most accurate field test here because running to exhaustion actually probes the limit being measured. Kline and colleagues built the Rockport one-mile walk in 1987 for people who cannot or should not run, using weight, age, sex, walk time and finishing heart rate. McArdle's Queens College step test from 1972 needs nothing but a step and three minutes, reading fitness from how quickly the heart settles afterwards. Uth and Sørensen's 2004 ratio asks for no exertion at all, inferring fitness from the gap between resting and maximum heart rate. Adding more formulas would not make any of them more accurate; what makes a result useful is knowing which band it falls into for someone your age and sex, and that is what this page puts beside the number.

How Much to Trust the Number

  • Field estimates typically land within 10 to 15 percent of a laboratory measurement. Treat a single reading as a range, not a point.
  • Cooper is the most accurate of the four, but only if the effort was genuinely maximal. A paced run measures pacing, not capacity.
  • Rockport was validated on adults walking briskly. If you can run the mile comfortably, it will underestimate you.
  • The Queens College test assumes you can keep the stepping cadence. Falling behind the beat invalidates the reading.
  • Uth-Sørensen is the least demanding and the least accurate, and it depends on a true maximum heart rate, which most people have never measured.
  • Heat, altitude, caffeine, poor sleep and illness all move the result on the day without your fitness having changed at all.

What Moves It, and How Fast

  • An untrained adult can gain 15 to 20 percent over a few months of consistent aerobic training. Someone already trained gains far less, far more slowly.
  • Interval work at high intensity raises it faster than steady-state work, but a base of easy volume is what makes the intervals sustainable.
  • It falls roughly 10 percent per decade after about thirty in sedentary adults, and about half that in people who keep training.
  • Losing fat raises the number without any change in cardiac output, because the figure is expressed per kilogram of body weight.
  • Detraining is fast: several weeks off can cost most of a season's gain, though it returns more quickly than it was built.
  • Genetics set a large part of both the starting point and how much training moves it. Two people on the same programme will not land in the same place.

Frequently Asked Questions

What is a good VO2 max?

It depends entirely on your age and sex. For a man in his thirties, roughly 40 to 47 ml/kg/min is good, 48 and up excellent, and 52 and up superior; for a woman in her thirties those bands are about 33 to 39 and above 40. The same number that is merely average at 25 can be superior at 60, which is why this page always shows the norm beside the result.

Which VO2 max test is most accurate?

The Cooper twelve-minute run, provided you genuinely run to exhaustion — that is the whole point of it, and pacing yourself produces a number that reflects your pacing rather than your capacity. Rockport is the best option for anyone who cannot run, and the heart-rate ratio method is the least accurate but asks nothing of you.

Can I estimate VO2 max without doing a test?

Yes, roughly. The Uth-Sørensen method multiplies 15.3 by your maximum heart rate divided by your resting heart rate, on the reasoning that fitter hearts have a wider gap between the two. It is the least accurate option here and it depends on knowing your true maximum heart rate, which most people have never measured.

Why does the Rockport formula need my weight in pounds?

Because it was derived in imperial units and its coefficients are calibrated to them. Feeding it kilograms inflates the result by more than twenty points, which is the most common implementation error of the four formulas on this page. This calculator converts your weight for you, whichever unit you enter.

How much can I improve my VO2 max?
