Walk into any gym in 2026 and ask someone how much protein they eat. The answer is almost always some variation of "one gram per pound of body weight." It's the most repeated nutrition advice in fitness β€” and it's not entirely accurate.

On the other end of the spectrum, the U.S. government's Recommended Dietary Allowance (RDA) suggests just 0.8 grams per kilogram of body weight β€” about 54 grams for a 150-pound person. That's the amount in a single chicken breast and a cup of Greek yogurt.

So who's right? The gym bros or the government? As usual, the truth is more nuanced β€” and the right answer depends on who you are and what you're trying to achieve.

The RDA Is a Minimum, Not an Optimum

Let's start with an important clarification. The RDA of 0.8 g/kg was designed to prevent deficiency in sedentary adults, not to optimize health, performance, or body composition. It's the nutritional equivalent of the minimum wage β€” enough to survive, but not enough to thrive.

A re-analysis of the original nitrogen balance studies used to establish the RDA actually suggests the number should be closer to 1.0 g/kg/day, even for sedentary people. And if you exercise, are trying to lose weight, or are over 50, your needs are significantly higher.

Think of it this way: the RDA tells you how much protein you need to not lose muscle while sitting on a couch. It says nothing about building muscle, recovering from training, preserving lean mass during a diet, or optimizing satiety.

What the Science Actually Says (by Goal)

Here's where it gets interesting. Modern research paints a much clearer picture than the generic "1g per pound" rule. Let's break it down by goal.

For General Health (Sedentary Adults)

Target: 1.0-1.2 g/kg of body weight (0.45-0.55 g/lb)

If you don't exercise regularly and just want to maintain basic health, the evidence supports eating slightly above the RDA. For a 70 kg (154 lb) person, that's roughly 70-84 grams per day.

This is enough to maintain muscle mass, support immune function, and keep your bones healthy β€” provided you're not in a calorie deficit or dealing with illness.

For Fat Loss (While Preserving Muscle)

Target: 1.6-2.4 g/kg of body weight (0.73-1.1 g/lb)

This is where protein really shines. When you're in a calorie deficit, your body looks for energy wherever it can find it β€” and that includes breaking down muscle tissue. Higher protein intake sends a powerful signal to preserve lean mass.

Here's the important nuance: the 2018 study included mostly untrained participants. If you've been lifting for years, your body is less responsive to the anabolic stimulus of each workout, and higher protein may provide a small additional edge.

The practical takeaway: For most lifters, 1.6-2.0 g/kg is the evidence-based sweet spot. If you're advanced, lean, or in a slight deficit while trying to build muscle, going up to 2.2 g/kg is reasonable.

For Older Adults (50+)

Target: 1.2-1.6 g/kg of body weight (0.55-0.73 g/lb)

Aging brings a phenomenon called anabolic resistance β€” your muscles become less responsive to protein intake. A 20-gram serving of protein that would trigger robust muscle protein synthesis in a 25-year-old produces a significantly weaker response in a 65-year-old.

Is it harmful? No. Is it necessary? For most people, probably not. But it has one major advantage: it's simple and nearly impossible to undershoot. If someone follows this rule, they'll almost certainly get enough protein regardless of their goal. The "cost" is just eating a bit more protein than strictly necessary β€” which carries minimal health risk for healthy individuals.

Think of it as a generous safety margin. There's nothing wrong with it, but don't stress if you can't consistently hit 1g/lb. You're probably getting enough at 0.7-0.8 g/lb.
